Why CrossFit Works better than other training methods: How It Builds Muscle, Strength, and Endurance
Walk into almost any CrossFit gym and you will notice an interesting combination. A lot of the athletes look like they lift. They have strong legs, backs, shoulders, and arms. Then the clock starts, and those same people begin running, rowing, jumping, climbing, carrying, lifting, and continuing well past the point where most people would have talked themselves into stopping.
I watch it every day at CrossFit Fiend in Oklahoma City. People build muscle and strength, but they also learn how to use both when they are breathing hard, moving fast, or facing something unfamiliar.
This combination is why I believe CrossFit works so well.
I like being strong.
I like having muscle.
I am not going to pretend looking jacked is not cool. I just want the body underneath those muscles to be capable too. I want to pick something heavy up, take off running, climb over something, work for two minutes or twenty, recover, and still be useful tomorrow.
To understand why CrossFit produces that kind of fitness, we first need to look at what the research says about building muscle.
What is the best rep range for building muscle?
For years, the traditional bodybuilding answer lived around 8 to 12 repetitions.
Some coaches preferred 6 to 12.
Others used 8 to 15.
Those are all useful rep ranges, and there are practical reasons bodybuilders spend plenty of time there.
There is nothing magical about rep number 10, though.
In one 12-week study, resistance-trained men performed either 8 to 12 repetitions with heavier weights or 20 to 25 repetitions with lighter weights. Both groups added similar amounts of muscle when their sets were taken to high effort. The heavier group improved bench-press strength more, which makes sense because they spent more time practicing with heavier loads.
Larger reviews have found the same general pattern. Muscle can grow across a broad range of loads and repetitions, while heavier resistance training has a clearer advantage when the goal is maximizing one-rep-max strength. Multiple challenging sets also appear more important for hypertrophy than finding one supposedly perfect rep range.
That makes the popular “5 to 30 reps” range useful, but it is still only a starting point. It tells us what can build muscle. It does not tell us what makes the most sense for every exercise, athlete, or goal.
The better questions are:
How hard was the set, and what actually made you stop?

What repetitions in reserve actually feels like
Imagine I hand you a dumbbell and tell you to perform 20 curls. The first five are easy. Ten still feels comfortable. Around fifteen, your biceps finally start paying attention. Seventeen burns, eighteen slows down, and by nineteen you are wondering how the dumbbell gained ten pounds during the set.
Your biceps do not know that somebody typed “20 reps” into a workout. They know how much force they had to produce, how much fatigue accumulated, and how difficult those last repetitions became.
Coaches sometimes call those final difficult repetitions stimulating reps. I do not want you picturing five magical muscle-building reps waiting at the end of every set. Your muscles are not keeping score with a tiny clipboard.
It is coaching language used to describe the part of a challenging set where the muscle is working especially hard to continue producing force.
Researchers usually describe this using repetitions in reserve, or RIR. Two repetitions in reserve means you finish the set believing you probably had two good reps left. Three in reserve means maybe three more.
You do not need a calculator. You need to understand the feeling.
If you finish 20 repetitions and could have performed another 20, you moved some weight, but you probably did not give that muscle much reason to grow. If you finish believing you had only two or three good repetitions left, that was a very different challenge.
A 2024 meta-regression led by Zac Robinson found that muscle growth tended to improve as sets ended closer to failure. The researchers did not find one perfect cutoff, and they did not find that every set must end when another repetition is physically impossible. The useful lesson for an athlete is simpler: at some point, the set has to get hard.
In practice, finishing many hypertrophy sets with roughly zero to three good repetitions remaining can be useful. Four or five repetitions in reserve can still build muscle, especially across enough sets and weeks. Going to complete muscular failure can work too, but research does not show that failing every set is required for muscle growth.
Sometimes we go to failure. Sometimes we leave one or two repetitions. Sometimes we leave three. The right choice depends on what we are doing.
Why 30 curls and 30 squats are different
This is where critical thinking has to replace gym rules.
Grab light dumbbells and perform lateral raises for 25 or 30 repetitions. Your shoulders burn, the dumbbells slow down, and eventually your delts become the reason the set ends. You can often push curls, calf raises, push-ups, and other relatively simple movements close to failure without your entire body becoming the limiting factor.
Now put a barbell on your back and perform 30 hard squats.
Your quads might stop you. Or you might lose your breath first. Your lower back may fatigue. You may stop bracing well. The bar might start folding you forward while every repetition becomes a five-breath hostage negotiation.
Both sets contained 30 repetitions. They did not create the same training problem.
Suppose our specific goal is to grow your quads. You perform front squats until your upper back collapses and you can no longer hold the bar in the front-rack position. Your legs worked hard, and you received plenty of useful training, but your quads were not necessarily the reason the set ended.
If quad hypertrophy were our only target, another exercise might let the quads work closer to their limit. Depending on the athlete, that could be a high-bar back squat, walking lunge, split squat, leg press, or leg extension. Different bodies, proportions, strengths, and techniques change the answer.
Research comparing squat and leg-extension training has even found different patterns of growth within the quadriceps depending on the exercise selected.
The lesson is not that one movement is always better. The lesson is that exercise selection influences what receives the strongest stimulus.
A simple question keeps the training honest:
What were we trying to train, and what actually made you stop?
That is the difference between following a rep scheme and understanding the purpose of the work.
Why CrossFit works beyond hypertrophy
The conversation gets bigger than building one muscle because your body needs more than large quadriceps.
You need strength, stamina, power, coordination, mobility, balance, and cardiovascular endurance. You need to control your own body and move objects outside of it. Life may ask for several of those abilities at the same time.
CrossFit’s stated aim is to build a “broad, general, and inclusive fitness.” Its measurable definition of fitness is “work capacity across broad time and modal domains.” In regular language, CrossFit wants you capable across different movements, loads, and lengths of effort instead of becoming exceptional at one task while being helpless everywhere else.
That means picking something heavy up, moving something lighter many times, sprinting, going longer, pulling yourself over a bar, carrying something awkward, jumping, squatting, pressing, and rowing. CrossFit also aims to develop ten general physical skills: cardiovascular endurance, stamina, strength, flexibility, power, speed, coordination, agility, balance, and accuracy.
Then you recover and come back tomorrow because the program will probably ask your body a different question.
Some days emphasize maximal strength. Other days challenge muscular stamina. Some sessions develop power, while others make your heart and lungs keep supplying muscles that are already tired. A well-designed CrossFit workout may ask for several of those abilities in the same hour.
Research on high-intensity functional training supports this broad-fitness argument. A 2025 meta-analysis of 19 studies involving 911 healthy participants found improvements in strength, power, speed, endurance, and agility. The review did not find a statistically clear improvement in flexibility, which is also a useful reminder that broad training is not magical and every quality still requires enough appropriate exposure.
CrossFit vs. bodybuilding, powerlifting, and endurance training
Specialists deserve their credit.
A skilled bodybuilding coach can design a better program for maximizing the size of one muscle. A powerlifting program can specialize more heavily in the squat, bench press, and deadlift. A good running coach can prepare you better for the fastest marathon you are capable of running.
That is what specialization is supposed to do.
CrossFit asks a different question:
How capable can we make one person across a wide range of physical problems?
I do not need to beat the marathon runner over 26.2 miles. I do not need to out-squat the powerlifter or have larger arms than the bodybuilder. Change the test three times, though, and now we have an interesting afternoon.
The specialist raises one peak as high as possible. CrossFit tries to raise the entire landscape.
That means accepting some compromise. CrossFit may not maximize one isolated adaptation as efficiently as a program devoted entirely to that one outcome. The trade is that you develop fewer glaring weaknesses and more options when the task changes.
That compromise is not CrossFit failing to specialize.
It is the point.
Does CrossFit build muscle?
Yes, CrossFit can build muscle.
CrossFit includes a substantial amount of resistance training through squats, deadlifts, presses, cleans, snatches, lunges, pull-ups, carries, and gymnastics. Some training days use heavy loads and small sets. Other workouts use moderate weights for repeated efforts, while bodyweight and accessory movements may reach much higher rep counts.
Across months and years, that exposes athletes to many of the loading and repetition ranges that can contribute to hypertrophy. The current American College of Sports Medicine position stand confirms that resistance training can improve muscle size, strength, power, endurance, and physical function. It also finds that heavier loads favor maximal strength, higher weekly volume supports hypertrophy, and momentary muscular failure does not consistently improve outcomes.
CrossFit is not automatically the optimal bodybuilding program. Some muscles may not receive enough direct weekly work to maximize their possible size, and an athlete with a specific physique goal may benefit from targeted accessory training.
But CrossFit can still build a muscular, athletic body because the program repeatedly asks muscles to produce force across different loads, positions, speeds, and fatigue levels. CrossFit’s own writing describes this as a physique built through performance, with function creating the visible result.
Nutrition still matters. Training can build muscle, but getting lean enough to see that muscle depends heavily on what happens outside the gym. Food intake, protein, sleep, recovery, and consistency all affect what the final result looks like.
CrossFit gives the body a reason to build useful tissue.
Your habits decide whether that work gets supported.
Why the clock, coach, and class change effort
CrossFit adds something that is difficult to understand until you experience it.
There is a clock on the wall, a coach watching, and somebody next to you who refuses to put the bar down.
Coach Glassman wrote that CrossFit harnesses the “natural camaraderie, competition, and fun of sport or game” to create intensity. The Level 1 Training Guide also describes using scores, standards, whiteboards, records, and the clock to increase output and measure progress.
You feel that difference during class.
Your brain says you need a break. Then the person beside you picks their bar back up, and apparently the committee has reversed its decision. You start moving again.
Your brain said you were finished.
Your body disagreed.
That is one of the most useful lessons CrossFit teaches: uncomfortable and incapable are not the same thing.
The clock helps expose that difference. Friendly competition helps expose it. A coach can see when you genuinely need to back off and when you are simply hearing the normal noise that arrives when effort becomes uncomfortable.
The clock does not magically build muscle, though. It creates pressure.
Programming and coaching decide what that pressure becomes.
Safety, efficacy, and efficiency keep intensity useful
More suffering does not automatically create more fitness. Being exhausted does not prove the workout was good, and adding weight does not always mean you trained better.
The pressure needs a purpose.
Coach Glassman taught three ways to evaluate a fitness program: safety, efficacy, and efficiency. Efficacy asks whether the program produced the intended result. Efficiency asks how intelligently and quickly it produced that result. Safety asks whether people can continue training long enough to receive the benefit.
Apply that to our rep-range example. Thirty lateral raises close to failure can be a reasonable way to challenge the shoulders. Thirty heavy deadlifts performed until the bar will no longer leave the floor require a much better explanation.
The deadlift uses more load, requires more bracing, and carries a different cost when technique deteriorates. That does not make deadlifts bad or dangerous. It means the exercise, load, repetitions, athlete, and purpose must fit together.
A good coach keeps asking: What are we trying to develop? How heavy should this be? How many repetitions make sense? What should fatigue first? Can this athlete maintain sound mechanics? Should I push them, cue them, change the load, or modify the movement?
CrossFit organizes those decisions through mechanics, consistency, then intensity. Athletes first learn the movement, demonstrate it consistently, and then increase load, speed, or volume. As intensity rises, small movement faults may appear, and the coach helps the athlete improve while working under progressively greater pressure.
For CrossFit beginners, this matters even more. Scaling is how the coach preserves the purpose of the workout while matching it to the athlete’s current ability. A beginner and an experienced athlete can perform different versions of the same workout and still receive a similar intended stimulus.
Intensity is relative.
A new athlete does not need to match the strongest person in the CrossFit gym. They need the correct challenge for the body and experience they have today.
Why even imperfect CrossFit can work
There is a joke I have always loved:
Even shitty CrossFit works.
Obviously, that statement has limits. Bad programming can remain bad programming, careless coaching can create unnecessary problems, and more work is not automatically better.
I understand why the saying exists, though. Look at the raw ingredients: lift weights, move your body, squat, pull, press, run, row, jump, carry, practice skills, track the result, work hard, and come back consistently.
Take somebody who currently does very little, scale those ingredients intelligently, and you have given the human body a long list of reasons to adapt.
Good CrossFit gives those ingredients direction. The programmer decides what needs to be developed. The coach adjusts the dose for the athlete standing in front of them. The athlete supplies honest effort, while the people around them add energy, accountability, and friendly competition.
Then tomorrow the test changes.
That is why CrossFit works.
You do not spend your entire training life developing one gear. You become stronger, build muscle, improve endurance, produce more power, learn new skills, and get better at moving your own body. You become harder to exhaust and more comfortable dealing with difficult physical tasks.
You also begin collecting evidence that you can do more than you thought.

Give me a barbell, a hill, a rower, a pull-up bar, or something awkward to carry. Give me five minutes or thirty. I do not need to be the best person in the world at every one of those tests.

Strong enough to move weight. Conditioned enough to keep working. Skilled enough to control my body. Muscular enough to protect it. Capable enough that when life changes the workout without asking me first, I still have options.
That is the kind of body CrossFit is trying to build.
That is why CrossFit works.
